10 x 400m at 5k pace with 1 minute standing recovery. 8 x 200m at 3k to 4k pace with 200m jog recovery (jog to the end of the 400m straight). Consistency is the name of the game with every rep being within a second of each other (depends on weather conditions of course and may not be possible if there is a strong head and tail wind).
Thursday will be an easier, pre-race run with strides.
